Olympic Lift Program
A 12-week block that develops the snatch, clean & jerk, and their derivatives. Built for athletes who want maximum power development β the highest-transfer training method in the weight room.
Overview
Olympic lift training is technique-first. This program assumes you already have basic proficiency with the snatch and clean & jerk (or their power versions). If you are brand new to the lifts, spend 4-6 weeks on derivatives and Burgener warm-up progressions before starting this block.
Block structure:
- Weeks 1-4: + technique accumulation (moderate , high quality reps)
- Week 5:
- Weeks 6-9: Intensity block (higher loads, lower volume)
- Week 10: Deload
- Weeks 11-12: Peak + test
Weekly structure: 4 sessions per week. Two main lifts per session.
Who It Is For
- Athletes who want maximum power development
- Weightlifters or aspiring weightlifters
- Athletes with a solid strength base (Back Squat 1.5x BW, Front Squat 1.25x BW minimum)
- Athletes with coaching or video feedback
Not for:
- Beginners (build strength first with Starting Strength or StrongLifts)
- Athletes without bumper plates or platform access
- Athletes mid-season with high game volume
- Anyone with active shoulder, elbow, or wrist injuries

Non-negotiable. The Burgener warm-up takes 8-10 minutes and prepares every position.
Burgener warm-up sequence:
- Down and up (dip and drive) β 5 reps
- Elbows high and outside β 5 reps
- Muscle clean β 5 reps
- Muscle snatch β 5 reps

- Tall snatch β 5 reps
Then:

- 2 reps at each warm-up weight
Full warm-up: ~15 min before .
Progression Rules
Volume block:
- Add 2.5 kg per week to snatch and clean & jerk
- Add 5 kg per week to squats and pulls
- Keep technique sharp β if it slips, hold the weight
Intensity block:
- Add 2.5-5 kg per week to snatch and clean & jerk
- Squat and pull weights climb to 85-90%
- Reset to technique if degrades
Peak block:
- Attempt at week 12
- If a lift fails twice in a row, drop 5 kg and rebuild
Progression Tests
Test 1RM at week 1 (baseline), week 5 (mid-block), and week 12 (final).
Meaningful improvements:
- Snatch: +5-10 kg over 12 weeks
- Clean & Jerk: +5-15 kg
- Power clean: +5-10 kg
- Vertical jump: +2-4 cm
Recovery & Nutrition
Olympic lifts are the most -demanding barbell work.
- Sleep: 8-9 hours
- Protein: 1.8-2.2 g/kg per day
- Calories: at maintenance or slight surplus
- Water: 3+ liters on training days
- Rest between sets: 2-3 minutes minimum for main lifts
Deload Protocol
Weeks 5 and 10:
- Cut main lift volume by 40%
- Keep intensity at 65-75%
- Only technique reps, no max attempts
- Full sleep, full food
Common Pitfalls
- Too much volume too fast. Olympic lifts punish overtrained athletes.
- Chasing PRs every session. The block is planned for a reason.
- Skipping the warm-up. Cold technique is bad technique.
- Poor video feedback. If you canβt see your reps, you canβt fix your positions.
- No coaching. Olympic lifts are the least forgiving of bad habits.
- Training through pain. Shoulder, elbow, wrist β stop and reassess.
When to Switch
- After 12 weeks: retest, then either repeat the block with new 1RMs or transition to a strength or sport-specific block.
- In-season: drop to 2x per week maintenance, low volume, high quality.
- Off-season: this block stacks well with a or strength block.
Journal
